What genuinely supports your immune system, and which of the things sold to you for it do nothing at all.

"Immune boosting" is a marketing phrase more than a medical one. An immune system that is boosted indiscriminately is an autoimmune disease. What you actually want is one that is well supported and not being undermined — and the things that do that are unexciting.

Sleep is not optional

Short sleep measurably reduces antibody response to vaccination and raises susceptibility to ordinary respiratory infections. Seven to nine hours is not a lifestyle preference; it is the single most powerful lever on this list.

Eat a wide range of plants

The evidence points at variety rather than any one superfood. Different plants feed different gut bacteria, and gut bacteria train a large share of your immune tissue. Thirty different plant foods a week — counting herbs, spices, nuts and pulses — is a target worth aiming at.

Move, but do not overreach

Regular moderate exercise reduces infection frequency. Sudden heavy training in an untrained body briefly does the opposite. Build gradually.

Get the vitamin D question answered

Deficiency is genuinely common, genuinely associated with worse infection outcomes, and genuinely easy to correct. It is also easy to test. Rather than guessing at a supplement, ask us to check the level.

Stop what is undermining it

Smoking, heavy alcohol, chronic sleep debt and untreated stress each do more damage than any supplement can offset.

What the evidence does not support

Megadose vitamin C once a cold has started. "Detox" teas and cleanses. Most immune-branded supplement blends. Zinc has modest evidence for shortening a cold if started within a day, and that is close to the whole list.

And the boring one that works best

Vaccination. It is the only intervention that teaches your immune system a specific threat before it meets it.
